Carbohydrates: Your Body's Preferred Fuel

Carbohydrates are broken down into glucose — the form of sugar your body and brain run on most readily. When glucose is available, your body uses it preferentially for energy, particularly during physical activity and to sustain constant brain function, which alone accounts for roughly 20% of your resting energy use.

Not all carbohydrates behave the same way. Simple carbohydrates (found in sugar and refined grains) digest quickly, producing a faster rise in blood glucose. Complex carbohydrates — found in whole grains, legumes, and vegetables — digest more slowly, largely because of their fiber content. Dietary fiber, technically a carbohydrate, is not digested for energy but plays a critical role in gut health, blood sugar regulation, and satiety.

When you consume more carbohydrates than your body needs immediately, the excess is stored as glycogen in the liver and muscles, or — beyond glycogen capacity — converted to fat for longer-term storage. This is a normal metabolic process, not something to fear. Popular nutrition myths often misrepresent this process to suggest all carbs are fattening, which oversimplifies the science considerably.

Protein: Builder, Repairer, Regulator

Protein is made up of amino acids — the molecular building blocks your body uses to construct and maintain almost every tissue and functional molecule it has. Muscle, skin, hair, enzymes, antibodies, and many hormones are all protein-based. Of the 20 amino acids required by the body, nine are considered "essential," meaning your body cannot synthesize them and must obtain them from food.

Beyond structure, protein plays a regulatory role. Enzymes (which drive chemical reactions), transport proteins (like hemoglobin), and immune proteins (antibodies) are all forms of protein doing specialized work. Protein also tends to be the most satiating macronutrient gram-for-gram, contributing to feelings of fullness after meals.

Combining Plant Proteins Is Easier Than You Think

You don't need to carefully pair complementary proteins at every meal. Eating a variety of plant-based protein sources — beans, lentils, tofu, whole grains, nuts, seeds — across the day naturally provides all essential amino acids for most healthy adults. Focus on variety over the course of the day rather than engineering each individual meal.

Complete protein sources — those containing all nine essential amino acids in sufficient amounts — include animal products such as meat, fish, eggs, and dairy, as well as soy and quinoa among plant foods. Other plant proteins are typically lower in one or more essential amino acids, but eating a varied diet across the day easily addresses this for most people.

Fat: Structure, Signals, and Absorption

Dietary fat has been mischaracterized for decades, but it is genuinely essential. Fat forms the membrane of every cell in your body, is the raw material for steroid hormones (including estrogen and testosterone), insulates nerves, and serves as the vehicle for absorbing vitamins A, D, E, and K — all of which require fat to be transported and used properly.

Fat also provides the most concentrated source of energy at 9 calories per gram, compared to 4 for carbohydrates and protein. This makes it an important fuel source during low-to-moderate intensity activity and during periods when carbohydrate stores are depleted.

The type of fat matters. Unsaturated fats — found in olive oil, avocados, nuts, seeds, and fatty fish — are generally associated with favorable outcomes in cardiovascular research. Trans fats, largely removed from the food supply following regulatory action, are the type most consistently linked to harm. Putting It All Together

No macronutrient operates in isolation. A meal of salmon, roasted sweet potato, and olive oil-dressed greens delivers all three simultaneously — fat supporting nutrient absorption from the vegetables, protein initiating repair and satiety signals, and carbohydrates providing readily available fuel. This is why whole-food dietary patterns that include all three macronutrients remain the most consistently supported approach in nutrition research.
